Identify which situations reliably produce which emotions for you — before you need to regulate them.

Why it works

Effective situation selection requires an accurate model of which situations produce which emotional states for you. People are often surprised by their own emotional responses — not because the responses are irrational, but because they have not compiled an explicit record of situational → emotional patterns. Building this map is an observational practice that enables deliberate selection: you can only choose or avoid what you have noticed.

How to do it

  1. For one week, log each notable emotional state (positive and negative) alongside the situation that produced it: who was present, what was happening, what time of day, what was said.
  2. Review for recurring patterns: Which situations reliably produce frustration? Which reliably produce energy and engagement? Which produce anxiety? Which produce ease?
  3. Classify each pattern as something you can: (a) avoid without real cost, (b) need to engage with and need a regulation strategy for, or (c) want to seek out more.
  4. This map is the input to all situation selection decisions.

Self-monitoring of emotion-situation patterns is the foundational assessment step in multiple evidence-based emotion regulation programs. Gross’s process model explicitly positions situation selection as an informed choice requiring knowledge of the emotional consequences of different situations. (clinical)

The mapping is only as good as the honesty of the logging; normalizing and minimizing habitual emotional reactions is a common distortion that makes the map inaccurate.

Common mistake

Mapping only the dramatic emotional episodes while missing the accumulated low-grade daily patterns — it is often the minor recurring situations (the daily meeting, the specific commute route) that have the largest cumulative impact.
