USA journaling: write your way to acceptance

After a failure or rejection, write out the ABC chain and the USA disputation before bed.

Why it works

The ABC model (Activating event → Belief → Consequence) makes explicit that the belief, not the event, drives the emotional consequence. Writing the chain forces you to locate the belief — often the hidden global self-rating — and to construct the disputation deliberately. Written disputation has been shown to produce better encoding than purely verbal or mental processing, making the restructured belief more retrievable when the emotional pattern recurs.

How to do it

  1. A: Describe the activating event concretely — what happened, factually.
  2. B: Write out the exact thought or belief that followed — especially any musts, globals, or awfulizations.
  3. C: Note the emotional and behavioral consequence the belief produced.
  4. D: Write the disputation — what evidence refutes the belief? What is the more rational alternative?
  5. E: Write the new, more functional belief and the emotion that would follow from it.

Evidence

Common mistake

Stopping at the D (disputation) without writing the E (new belief and emotion), so the journal ends at intellectual argument without landing on a felt alternative.
