How do if–then plans help you follow through on goals when it’s hardest?

If–then plans (also called implementation intentions) specify in advance how you will respond to the specific situations that typically derail your goals: "If situation X occurs, then I will do Y." A meta-analysis of 94 studies found a medium-to-large effect on goal attainment — one of the most reliable single techniques in goal-setting research.

Goal intentions ("I want to X") tell you what to pursue. If–then plans tell you exactly when and how to act on that intention, and critically, what to do when resistance appears. Heidi Grant Halvorson’s work builds on Peter Gollwitzer’s foundational implementation intention research to show that the single most powerful thing you can add to any goal is a concrete if–then response to the obstacles you’ll actually face.

Practices

Specify the when and where for every goal action

"I will do [behavior] at [time] in [location]" — specificity creates an automatic trigger.

Write an if–then plan for your biggest obstacle

"If [obstacle occurs], then I will [specific response]" — pre-deciding removes the obstacle’s power.

Write an if–then plan for your most predictable temptation

"If I feel the urge to [temptation], then I will [alternative action] instead."

Combine mental contrasting with an if–then plan (MCII)

Fantasize about success, then vividly imagine the key obstacle, then write the if–then — the sequence matters.

Write an if–then plan that protects your priority from interference

"If [competing demand/distraction appears], then I will [delegate/defer/decline] instead of abandoning my goal."

Write a recovery if–then for when you slip

"If I miss [behavior], then I will [specific recovery action] within [time window]."
