Form an if-then plan linking the obstacle to a specific response

"If [obstacle occurs], then I will [specific action]" — this plan is what converts mental contrasting into behavior change.

Why it works

The Plan step in WOOP is an implementation intention. The if-then format creates a prospective memory link: when the identified obstacle arises, the planned response is retrieved automatically rather than assembled under pressure. Without this step, mental contrasting activates motivation and identifies the obstacle but leaves the behavioral response to in-the-moment improvisation — which typically reverts to the old pattern. The plan is what operationalizes the motivational energy.

How to do it

  1. Take the obstacle from the previous step.
  2. Write: "If [obstacle], then I will [specific, observable behavior]."
  3. The then-action must be concrete enough to execute without further deliberation: "I will [specific behavior]," not "I will try to handle it better."
  4. Rehearse the if-then plan once mentally, imagining the obstacle occurring and yourself executing the response.

Evidence

Implementation intentions show well-supported effects on goal attainment. WOOP trials that include the Plan step show stronger effects than mental contrasting alone. (rct)

Common mistake

Making the plan a motivational statement ("If I feel resistance, I will remember why this matters") rather than a behavioral specification — the plan must specify an action, not an emotional orientation.
