Action plans for low mood: if-then plans for the early warning signs

Build a specific "if mood dips to X, I will do Y" plan before mood declines so it is ready when needed.

Why it works

High-distress states impair executive function, making it harder to generate coping plans in the moment. Implementation intentions (the "if X then Y" format) pre-commit a response so it fires automatically off the cue without requiring deliberative effort. MBCT uses this in the final weeks of the program to ensure the mindfulness skills are accessible when early warning signs appear, not only when mood is already high.

How to do it

  1. Identify your personal early warning signs of mood decline (irritability, withdrawal, disrupted sleep).
  2. For each sign, write a specific action: "If I notice [sign], I will do [specific MBCT practice] before I do anything else."
  3. Include at least one social action (contact a person) and one physical one (a walk, the body scan).
  4. Review and update the plan when mood is good, not during a dip.

Evidence

Implementation intentions have robust RCT support for goal achievement broadly, and are applied in MBCT’s weeks 7–8 relapse prevention module. The combination is clinically rational; direct trial of this MBCT component in isolation is not available. (rct)

Common mistake

Writing the action plan when already in a low-mood state, where hopelessness will sabotage the plan’s content — it must be built while mood is neutral or positive to be effective.
